Mike Mentzers high intensity training

As someone who enjoys working out, there are many different training methods. From calisthenics, crossfire, power lifting and the lost goes on. I have used various training methods to get stronger and in recent weeks I discovered the methods of one Mike Mentzer. Mentzer was a champion body builder and coached many clients over the years in terms of high intensity training. I thought his approach to strength training was intriguing so I took on his training method for a few weeks to see how it would feel to train like his clientele.


This training split involved several rest days between sessions (Mike’s clients had 96 hours between sessions to emphasize recovery) and didn’t take too many hours in the gym to complete a session. Usually, it can take upwards towards 30 minutes to compete these workouts. There was a lot of superset work to really blast the muscles to failure with weight that will challenge the muscles. High intensity, low volume, and good recovery are the name of the game here.  Here are the exercises that I did using his training method. :

Day one- chest and back
1-2 Set chest fly 6-10 reps
1 Set smith machine bench press medium grip (incline preferred) 6-10 reps
1 Set with straight bar lat pull down  6-10 reps
1 Set  lat pull down with a closed grip 6-10 reps
1 Set deadlift 6-10 reps

Rest 48- 96 hours

Day two- legs and abs
1 Set leg extensions 12-20 reps
1 Set leg press or barbell back squats 6-10 reps
1 Set leg curls 6 -10 reps
1 Set calf raises 6-10 reps
1 Set decline weighted sit ups 12-20 reps

Rest 48 -96 hours

Day three-arms and shoulders
1 Set machine/dumbbell lateral raise 6-10 reps
1 Set reverse peck deck/rear dumbbell raise 6-10 reps
1 Set barbell curl (straight bar) 6-10 reps
1 Set cable triceps pull down 6-10 reps
1 Set triceps press down 6-10 reps

Now I myself felt that one set at a challenging weight was good, but then I wondered if I could go beyond that. For these exercises, I modified the sets to 2 sets with up to 10-15 reps. This combined with ab work and a 15-minute cardio session were very satisfactory for my workout. Overall, I spent less than my normal time in the gym with the feeling that I went even longer, and that was an excellent feeling. Overall, this was an excellent regimen to try, which I would recommend for anyone to test out, and it does not feel like a chore. The extra rest times were good as I felt much stronger the next time I I hit the gym. Until the next time, dear readers excelsior!

Realistically SMART goals

Going into the new year, I have quite a few goals to accomplish. This is normally the time when we would all set a New years resolution. We can set goals, but when we lack directon and consistency, we end up short. This issue is best tackled by SMART goals.

A SMART goal is one that is specific, measurable, achievable, realistic, and timley. Defining these parameters as they pertain to your goal helps ensure that your objectives are attainable within a certain time frame. An example of this would be: losing 20 pounds by the end of the year. To track progress, someone might do morning or weekly weigh-ins to gauge progression. Additionally, changes to ones diet and exercise regimine will aid in the process. As time goes on, one will be able to see how progress is going along to see if progress is being made in a timely fashion. If things are not being done in time, there are metrics that might need to be updated, like eating even more differently and lifting more weight and longer, more intense cardio sessions. These metrics will change as time and circumstances change.

No matter what your goal is, in order to obtain it, there must be purpose and direction as we as a way to monitor progress. A SMART goal is a specific way to measure out and make your goals more attainable in a realistic and timely fashion. Train your brain

As we get older, our brains tend to age as well. Some quicker or slower depending on chemistry, genetics, and other external factors. No matter where you are in life, it is imperative to keep your mind active, strong, and firing on all cylinders for as long as possible. The need to train ones brain is imperative in this day and age.

Just as our bodies require care and exercise over the course of our lives, so do our brains, especially as we age. Lifting weights strengthens our muscles, while strengthening our mental “muscles” improves our memory, attention, brain speed, people skills, intelligence, and navigation.

The ideal concept to keep in mind is variety. Just as muscles plateau when a workout gets easier, our brains can it a plateau as well. When a plateau happens, there is no further growth, and in order to continue getting stronger, one must vary the weight or lift differently to achieve better results. The same applies to our minds. This variety can come from learning new languages, reading different books, doing more challenging puzzles(crosswords, sudoku, scrabble, etc.), learning a new skill (martial arts, learning an instrument, crafting, etc.), daily meditation, etc. These different methods will help keep your brain active and thriving.

Additionally, there are things that can dampen our mental fitness that we need to be mindful of. Stress, excessive consumption of social media, poor sleep, etc. These are all things that can harm our mental state. It is imperative that we manage our stress levels and sleep schedules as these can have drastic effects on the body over time. Excess junk media can also be empty calories for the brain and should only be consumed in moderation.

In summary, our mental health is important, and it shouldn’t be neglected. Keeping your brain active will keep you sharp as a tack and on your toes. For a way to get you started, I’ll share with you a puzzle book that I recently purchased that I’m having a great time with. Our brains are eager for a challenge and for more knowledge, hence our sense of curiosity. Feed your brain and train it well. It’s not a visible muscle, but it is your most important one. The F in fitness means fun

As someone who likes to exercise and also likes to travel, there are times where A) I might not have time to work out or B) I lack the proper equipment to do so. I’m moments like these it is good to come up with creative ways to get a good quality workout session in. One method I utilized during the pandemic, and sometimes just for fun, is the utilization of playground equipment. To add more difficulty for these workouts, you can also use a weighted training vest to add more variety to your training.

To start things off, I begin with a light jog to the playground to get the blood flowing as I live nearby to a park in my neighborhood. After warming up, I then assess the equipment for ideas to get things going.

For my particular exercise I recently used I did the following: chin ups 3 sets of 10 repetitions using the hanging bar, 3 sets of 10 repetitions of dips using the bars for the steps leading to the play structure (or the bars making the bridge works too), I utilized the stepping platform (or rock climbing wall of the angle is good enough ) for a challenging plank for 3 sets of 45 seconds, and to finish up I used a picnic table for box jumps for 3 sets of 10 repititions. (Alternatively any high platform on the play structure will work fine so long as you have clearance to do it without bumping into anything).

Fitness is an important investment, and despite circumstances, it pays to be creative to get those reps in. Given that it is now summertime, this can be a fun edition to a workout program. The Iroh workout

Greetings dear readers, it has been a while but after a brief sabbatical I have returned. Speaking of returns, the warm weather is looking to make a return to prevalence after a moderate winter. After all these months of hibernation it is time for summer sports and activities. The best way to get ready for the more active time of year is preparing our physical health for outdoor projects and other activities.

For this year’s preparation I will share my latest workout plan I have prescribed myself to during the last several weeks. This plan comes inspired from one of my favorite shows growing up: Avatar the last airbender. Mild spoilers for those that haven’t watched this masterpiece of a series: one of the main characters, general iroh, is imprisoned and during his time in prison he spent time planning and preparing his body for his eventual escape from his captors. I will highlight his training regimen during his time in prison: sit ups, clap push-ups, hand stand push-ups, one hand pull ups. Inverted sit ups at the top of his cell. Of course there are more workouts one could do to develop more strength but I will focus on exercises one can use with limited to no equipment.

General Iroh aka the dragon of the west

I will divide these exercises into specific levels to work up to as time progresses. I’ll also include alternatives to mix things up as needed. For an extra challenge, you can also increase the set totals or reps per set (I recommend increasing the reps by increments of five). I would recommend 30 second to 1 minute rest periods between sets as you progress.

Level one:
3×10 Pike Push Ups

3×15 Sit Ups/Crunches

3×20 Push Ups

3×25 Lying Leg Raises

Level Three:
3×10 Handstand Push Ups ( alternatively I used incline/decline Push Ups as I can not do a successful handstand…yet)

3×15 Pull Ups (regular or door trainer modified. Check out my paid link for a good starting door trainer)

3×20 Sit Ups

3×20 Clap Push Ups

3×25 Hanging Leg Raises (or lying leg raises with ankle weights if available)

Level Four:
3×5 One Arm Pull Ups (each arm) or do a door frame row to work your way up

3×15 Inverted Sit Ups

3×20 Handstand Push Ups (alternative incline/decline Push Ups)

3×20 Clap Push Ups

3×25 Sit Ups

Ending the year on a flavourful note

Holidays are a pretty busy time of year for everyone. It is easy to get lost in the shuffle and neglect things. One thing one should never neglect is one’s diet and nutrition. Last month I gave you a nice dessert so let’s balance that out with a nice simple savory dish: bell peppers and beef. While this was anime inspired from one of my favorite animes (cowboy bebop) I assure you that it the style will be a little different.

For this recipe we will require the following: 1 bell pepper of each color ( for this I only used red/green peppers to start), 1/2 of a small onion, 1 lb of beef chuck (you can substitute for 1 lb of mushroom and tofu for a vegetarian option), assorted spices and seasonings of your choice (Mrs. Dash, old bay, paprika, garlic powder, and pepper were used here) and honey sesame sauce (homemade or store bought)

First, clean your peppers and peel your onions. Once complete, mince your onions and place to side in a bowl. Proceed to slice your bell beppers into strips and add to the bowl with the onions. Lightly season your veggies with your seasoning mix and set aside.

Nexr, chop up your beef into bite-sized chunks and remove any gristle or fat as you go. Be sure to season your beef (or mushroom/tofu substitute) and place to the side.

Next, lightly oil your skillet and apply your seasoned beef, and cook thoroughly. Once cooked, set aside in a bowl.

Next you will place your veggies into the skillet and cook until tender. Once complete set aside in your bowl with the beef

Lastly you can either caramelize the honey sesame sauce in the skillet or add the sauce after depending on your preferences. Once complete, you’re ready to go! Serve with your favorite beverage, and you’re ready to eat.

And there you have it. A simple and quick meal you can enjoy any day of the week. This makes about four servings with my list of ingredients, and it is very filling for the small serving size. Going into the new year, I wish you nothing but the best and success in all your endeavors. Excelsior!

Who did it better?

Motivated May: The Vergil Workout

For those that know me personally, I am an avid gamer and a fan of working out and maintaining my physical abilities. I came across two websites called superherojacked.com and beagamecharacter.com which had many of workouts inspired by different characters and celebrities alike. I took on some of the different workout programs to much success and decided to attempt a custom program of my own inspired by a character of my choosing. For this series I will be drawing inspiration from Vergil from the devil may cry series. Vergil is an accomplished swordsman and has incredible superhuman strength and agility, I decided to craft my series based on this premise. I took the approach of using body weight exercises to make it more realistic for a wandering swordsman character such as Vergil. This is a six day program but go at a pace that will work for you and also remember to warm up beforehand!

Strength training (5 sets of 5-20 reps depending on experience follow up with low intensity cardio of your choice)

Workout 1

Step up lunges (5 x 5-20 each time)

Triceps dips (5 x 5-20, using a set of chairs work well for this)

Door rows (5 x 5-20 each side)

Plank (5x 30 sec-1 min or more)

Arm circles (5 x 5-20 both directions)

Workout 2

Pike shoulder press (5x 5-20)

Chin-ups (5 x5-20)

Good mornings (5 x 5-20)

Sit-ups (5 x 10-20)

Hindu squats (5 x 5-20)

Incline/ decline pushups (5 x 5-20, I switched from incline to decline to mix things up a bit)

Workout 3

Pullups (5 x 5-20)

Alternating width pushups (5 x 5-20, I switched from wide grip to closed grip pushups for this)

Shoulder touch (5 x 5-20 each side)

High knees (5 x 10-40)

Hanging leg raises (5 x 5-20)

Cardio

In conjunction to the strength training Vergil has a lot of endurance and cardio for fighting for extended periods of time. For cardio I suggest going with a HIIT approach with these (for those who do not know what that is, it is simply engaging in high periods of activity with resting intervals)

Cardio 1

Jog/run (one and one intervals for a 5k length or build up to it depending on your experience level) 30 min

Cardio 2

Shadowboxing (1 min work with 30 seconds of rest between sets) 30 min

Plyometrics

Vergil has explosive powerful movements with his fists and his sword, so it is only right to combine the two of them together. I also use a steel club to build on forearm strength and shoulder mobility. Check out my paid link for a good starter club.

Burpee (3 x to failure)

Plyo pushups (3 x to failure)

Medicine ball toss (3 x to failure)

Club/hammer swings (3 x to failure)

Club/ hammer abdominal twists (3 x to failure)

No gym? No problem!

Due to recent circumstances, lots of things are closed. These things include bars, restaurants, salons, and fitness centers. Since the fitness centers are closed, now is a great time to get creative with physical fitness. I will share with you a sample of some great bodyweight workouts that will help keep you in motion and will pose a challenge for you. This will be more of a circuit dedicated to building strength and endurance. For these exercises, I recommend a warm-up and some pre-workout stretching before the actual task begins. after you’ve finished please make sure you do a cooldown of either cardio and/or stretching. I also recommend a 1 and 1 circuit. Do as many reps as possible in that one minute and rest for one minute. To start 3 rounds will suffice. As your conditioning improves feel free to add an additional round as you progress.

First, let’s start with a warm-up to get the blood flowing. Here are some warm-up ideas:

1 minute of jumping jacks (as many as you can) or

1 minute of high knees or

1 minute of butt kicks

After you get some blood flowing, it’s time to get some stretching in. ( I use a number of different stretches in my regimen. I recommend holding the stretches for about 10 seconds or more depending on how mobile you are. ) Click here for some nice ways to get yourself limbered up.

Now let’s get to work. 1 minute of work, 1 minute of rest 3 rounds and then you are done. feel free to try some variants of these exercises once you get used to the current routine to make it more intense. Then feel free to add a round or even cut your rest time if you wish to present more of a challenge.

Three rounds, 1 and 1, as many reps as you can (variants are in parenthesis for your convenience :

Simple circuit

Squats (traditional, squat thrust, single-leg squat)

Push up (traditional, elevated, decline)

Sit-ups/bicycle crunches/v up (pick your poison)

Dips (feel free to use a counter, a chair, porch steps etc.)

Lunges (traditional, reverse, springing lunges)

Pull-ups (narrow, wide, backward using a tree limb, playground set, I beam in the basement, maybe the threshold of a doorway if it can support you)

What’s that? You want even more of a challenge? I have a challenge for you. This one is intense, so I recommend keeping a lot of water nearby. You will sweat a lot:

You are what you drink

This month marks the beginning of the year and of a new decade. Lots of us are making goals and resolutions being crafted. One such goal I have often heard is drinking more water. As someone who drinks half their body weight in ounces of water at a minimum, I want to share with you some really great things about drinking water on a steady basis.

Drinking water helps maintain the balance of body fluids. Your body is composed of about 60% water. The functions of these bodily fluids include digestion, absorption, circulation, creation of saliva, transportation of nutrients, and maintenance of body temperature. What is neat is when you need water your brain activates a thirst mechanism to tell you that you need water. Secondly, water can help you get some control over your calories. Food with high water content tends to look larger, its higher volume requires more chewing, and it is absorbed more slowly by the body, which helps you feel full. Water-rich foods include fruits, vegetables, broth-based soups, oatmeal, and beans.  Additionally, drinking water with your food will help in trimming your calorie intake.

Water can energize your muscles before a workout by helping maintain the fluid level in your body. During a workout when you sweat, there are electrolytes lost and there is fatigue. If you drink water before a workout your physical performance will be better than without drinking water beforehand. Your skin contains plenty of water and functions as a protective barrier to prevent excess fluid loss. But don’t expect over-hydration to erase wrinkles or fine lines. Proper hydration will help keep your skin look better and not as dry. You can also use a moisturizer to help lock in moisture on your skin.

Body fluids transport waste products in and out of cells. The main toxin in the body is blood urea nitrogen, a water-soluble waste that can pass through the kidneys to be excreted in the urine. Our kidneys can filter a lot of toxins from the body but keeping your body hydrated, the kidneys can continue their job in flushing out all the toxins in your body.  When you’re getting enough fluids, urine flows freely, is light in color and free of odor. When your body is not getting enough fluids, urine concentration, color, and odor increases because the kidneys trap extra fluid for bodily functions. Drinking less water will increase your risk of kidney stones and other disorders connected to the kidneys being unable to flush out toxins it takes in. Adequate hydration keeps things flowing along your gastrointestinal tract and prevents constipation. When you don’t get enough fluid, the colon pulls water from stools to maintain hydration and the result is constipation.

Some of the best ways to keep yourself on track with drinking water would be eating foods that are water-rich, like fruits and vegetables. Keep some water for during and between meals as well.
